Chapter 1

01Doses: how much, really?

The 'right dose' isn't the biggest one. It's the one your body actually absorbs and uses.

For a healthy adult, EFSA (the European Food Safety Authority) sets a reference intake (PRI) of 110 mg/day for men and 95 mg/day for women.1 On labels, a different figure is the benchmark: the Nutrient Reference Value (NRV) of 80 mg, defined by the EU food-information regulation. When a label says '100% NRV', it means these 80 mg.4

Some situations raise requirements: pregnancy (105 mg) and breastfeeding (155 mg) per EFSA, and especially smoking — active or passive — which speeds up vitamin C breakdown and justifies about +35 mg/day.1

Plasma saturates around 70–85 µmol/L from ~200 mg/day; white blood cells are saturated from ~100 mg/day. Beyond that, the excess is cleared by the kidneys.

Key takeaway
No need to aim for 1000 mg at once: beyond about 200 mg per dose, the body absorbs a decreasing fraction and eliminates the rest. For higher intakes, it's better to <strong>split them across the day</strong>.
Safety limits
EFSA has not set an upper limit due to insufficient data; intakes up to ~1 g/day are generally well tolerated, beyond which digestive issues (osmotic diarrhoea) may appear.<sup><a href="#r7">7</a></sup> In case of kidney stones, haemochromatosis or G6PD deficiency, seek medical advice before any high intake.

02Timing: when and how to take it

Vitamin C is water-soluble: the body barely stores it. Regularity matters more than the exact hour.

With a meal

Taking it with or just after a meal slows gastric emptying, smooths absorption and limits digestive discomfort on a sensitive stomach.

Split doses

Two intakes (morning and midday) keep blood levels steadier than one large dose, especially above 200 mg/day.

With plant iron

Vitamin C boosts the absorption of non-haem iron: taking it with a meal of legumes or leafy greens is a real plus.

One often-overlooked point: vitamin C is fragile. It oxidises with heat, light, air and humidity. A poorly stored powder or a juice left in the open loses part of its content. Keep your products dry, away from light and tightly closed.

03Forms: which one to choose?

Ascorbic acid, ascorbates, liposomal, acerola… The key point: the active molecule is identical. What changes is tolerance, cost and co-nutrients.

The right reflex
Choose first by tolerance and budget: <strong>pure ascorbic acid</strong> for the best efficacy/price ratio, <strong>buffered ascorbates</strong> if your stomach is sensitive, <strong>natural sources</strong> for the co-nutrients. Purity and traceability matter more than the form's commercial name.

04What brands don't tell you

Five myths kept alive by marketing — and what science actually says.

Marketing says

'Natural = far better absorbed than synthetic.'

Science says

The L-ascorbic acid molecule is identical whether it comes from a fruit or a lab — equivalent bioavailability. The value of 'natural' lies in the co-nutrients (flavonoids), not in better absorption of vitamin C itself.

Marketing says

'1000 mg per tablet = 1000 mg for your body.'

Science says

Beyond ~200 mg per dose, the absorbed fraction drops and the excess is eliminated in urine. A 1000 mg tablet doesn't deliver 1000 'usable' mg.2

Marketing says

'×10 absorption thanks to our technology!'

Science says

Data on liposomal show a modest gain (~1.5–2× in small trials), not ×10. Ester-C is not clearly superior to classic ascorbates.8

Marketing says

'1250% NRV: an exceptional dosage!'

Science says

A spectacular percentage doesn't raise blood levels beyond saturation (~200 mg/day). The surplus isn't stored: it's eliminated.

Marketing says

'Cures colds, prevents disease…'

Science says

Legally, no brand may attribute to a supplement the treatment or prevention of a disease. Only authorised functional claims are allowed (see chapter 5).5

Chapter 5

05Claims & regulatory framework (EU)

In Europe, you can't say just anything about a supplement. Here are the only 'health' claims authorised for vitamin C — useful for spotting a serious seller.

Authorised claims — Regulation (EU) 432/2012
  • contributes to the normal function of the immune system;
  • contributes to normal collagen formation (skin, bones, cartilage, gums, teeth, blood vessels);
  • contributes to the protection of cells from oxidative stress;
  • contributes to the reduction of tiredness and fatigue;
  • contributes to normal energy-yielding metabolism and to normal nervous/psychological function;
  • increases iron absorption and regenerates the reduced form of vitamin E.

These claims may only be used if the product is at least a source of vitamin C (≥ 15% NRV, i.e. 12 mg per portion).3 Any wording implying that a supplement prevents, treats or cures a disease is prohibited.5

In addition, every food supplement must carry mandatory statements (Directive 2002/46/EC): do not exceed the stated daily dose, not a substitute for a varied diet, keep out of reach of children.6

Your checklist before buying

The form and the dose per serving are clearly stated (in mg, not only as % NRV).
The claims match the authorised list — no promise of a 'cure'.
Origin, purity and a certificate of analysis are available.
The packaging protects from light and humidity.
